To get all the benefits listed above the best way to do this is with a combination of high intensity weight training and high intensity interval training.

The best exercises to perform on the high intensity weight training session could be as follows:

Squat
Bent-over row
Bench
Deadlift
Lateral pulldown
Shoulder press

The exercises listed above should be done in a circuit style of training, were you perform around 10-12 reps of the first exercise. Move onto the next one with only enough rest to move to each new exercise. Perform all six exercises and rest for around 2-3 minutes then perform another circuit in the same fashion and do a total of 3 circuits.

The High Intensity Interval Training can also be utilised to boost your metabolism further.

To do this pick one of your favourite cardio exercises like the stationary bike, cross-trainer or jogging. Then warm up for 5 mins at a very gentle pace. After warm sprint at 80% of your maximum effort for one minute then coast at a very gentle speed for 1 1/2 minutes. Do this for a total of 6-8 sprinted intervals.

You can of course play around with the intervals (for example 30 second sprints and 45 seconds active recovery). Basically mix your intervals around so that your body doesn't adapt to one specific training stimulus.
